Lifting and Running on the Same Day: The Six-Hour Rule
[THE SHORT ANSWER]
Same-session concurrent training carries a measured interference effect around −0.66. Separated by six or more hours, or performed on different days, it falls to about −0.10 — indistinguishable from zero. That single comparison is the highest-leverage scheduling decision available to a hybrid athlete, it costs nothing but logistics, and it explains most of the disagreement between people who insist interference is obvious and people who insist it is a myth. Both are describing their own separation honestly.
Why separation works
The mechanism that best fits the human data is not a molecular signalling conflict. It is accumulated fatigue and muscle damage competing for the same recovery capacity.
Within a single session, that competition is immediate and total. The second half of a combined session is performed on a substrate-depleted, neurally fatigued, mechanically compromised body. There is no version of that where both halves get full quality.
Given hours, the acute part of the fatigue clears substantially. Glycogen partially resynthesises, the central nervous system recovers, the acute inflammatory response settles into ordinary repair. What remains is the chronic cost, and the chronic cost is the part the volume moderator governs rather than the timing one.
The corollary is worth stating: six hours does not make the sessions free. It makes them independent. You still spent both.
Which goes first when they cannot be separated
The rule is simple and the discipline it requires is not: the priority goes first, and the other session is explicitly a B-effort.

The failure is not choosing the wrong order. It is choosing an order and then expecting both sessions to be full quality, so that when the second one underperforms it reads as a bad day rather than as the predictable consequence of the schedule.
If your Thursday plan is heavy squats followed by threshold intervals, one of those is going to be bad. Deciding in advance which one turns a disappointment into a plan.
What six hours looks like in a real week
The practical shapes, in rough order of how well they work:
Morning lift, evening easy endurance. The most common and the most sustainable. Lifting benefits from being fresh; easy endurance genuinely does not care. Requires no additional recovery capacity — just two commutes.
Morning easy endurance, evening lift. Works if the morning session is genuinely easy. Fails quietly when the morning run drifts to moderate, which is the most common way this arrangement goes wrong.
Morning key endurance, evening upper body. Clean, because the two sessions barely share tissue. This is the arrangement to use during a race block.
Both hard, six hours apart. Possible, occasionally. Not a weekly fixture. Two hard sessions in a day is one day of the week accounting for two-fifths of your hard-session budget.
The upper-body exception
Lower-body lifting and running compete directly. Upper-body lifting and running barely compete at all — different tissue, different local fatigue, and the shared systemic cost is real but much smaller.
That makes upper-body work the natural partner for a hard endurance day. If your week has a threshold session that must happen on Tuesday, Tuesday's lift should be upper body, and the decision does not require any further analysis.
When one session a day is the only option
Alternate rather than combine. Different days gives you the same near-zero interference as a six-hour separation and is dramatically easier to sustain.
A workable four-day shape:

One doubled day, three hard sessions, two rest days. Most people with jobs sustain this and do not sustain six two-a-days, and a programme you sustain for eight months beats a better programme you sustain for five weeks.
Fuelling a doubled day
This is where doubled days actually break, and it is rarely diagnosed correctly.
Two sessions in a day is a large energy cost concentrated into a window where you are also at work. The failure is not eating enough between them, which turns the second session into a low-glycogen session — and a low-glycogen session costs more recovery for the same adaptation.
The workable rule: the gap between sessions is a feeding window, not just a rest window. Carbohydrate is the macro that matters here; protein and fat can be distributed however the day allows.

This is also why a hybrid athlete's calorie target has to move with the day rather than being fixed on Monday. A doubled Thursday costs several hundred calories more than a single-session Wednesday, and a target that cannot see the difference will under-feed the day that needed it most. Common mistakes
- Separating by two hours and calling it separated. Two hours is closer to a single session with a long rest than to two sessions.
- Letting the "easy" half of a doubled day drift to moderate. Now it is two hard sessions. This is the most common way a hybrid week collapses.
- Stacking the doubled day next to the hardest single day. Thursday double plus Friday heavy squats is a Friday you will not enjoy.
- Not eating between sessions. The second session is then a low-glycogen session and costs more than it returns.
- Doubling every day. Two to three a week is the practical ceiling, and sleep is usually the limiter before training capacity is.
What to do next
Look at your current week and find the sessions that share a day. If any pair is closer together than six hours and both are hard, that pair is where your interference is coming from — and moving one of them is free.

Should I run before or after lifting?
Whichever goal matters more that day goes first, because the second session is always compromised. If strength is the priority, lift first. If the run is a key session, run first. If both matter equally, separate them by six or more hours rather than choosing an order.
How long should I wait between lifting and running?

Then alternate rather than combine, and accept that the combined day is a compromise when it happens. Putting hard lifting and hard endurance on different days entirely gets you the same near-zero interference as a six-hour separation and is far easier to sustain.
