Ironman Training While Keeping Muscle

[THE SHORT ANSWER]

At full Ironman volume — fifteen to twenty hours of endurance training a week — muscle gain is not a realistic goal and muscle retention is. The energy cost and the fatigue load leave no room for the surplus and the recovery capacity that building requires. That is not defeatism; it is the correct framing, and it converts a frustrating year into a clear one: hold what you have, build in the off-season, and spend the block making sure low energy availability does not take it from you.

What actually costs you muscle

Not the training. The energy.

Running costs roughly 1 kcal per kilogram of bodyweight per kilometre net of resting. Cycling depends on power and duration. A 155 lb (70 kg) athlete at fifteen to twenty hours a week is commonly 1,200 to 2,000 kcal a day above a sedentary baseline.

That is not a number any activity multiplier will find. "Extremely active" in a standard calculator does not reach it, and the gap between what such a calculator suggests and what you actually need can exceed a thousand calories a day.

Chronic energy deficiency at that scale produces the whole RED-S picture: falling bone density, hormonal disruption, immune suppression, poor recovery, and lost lean mass. The muscle goes because the energy is not there, not because the swimming took it.

Measuring instead of predicting

The only method that works at this volume does not try to add up your expenditure.

Fourteen days, ten of them logged, eight weigh-ins. The result contains every calorie of the training — the swim you did not log, the ride your power meter missed, the run your watch under-estimated.

Lifting during a block

Two full-body sessions a week. Eight to twelve fractional sets per muscle. Compound movements at moderate load.

The purpose is a retention signal, not a growth stimulus. Two sessions a week at moderate load holds muscle very well — the dose required to maintain is substantially lower than the dose required to build, which is the fact that makes this workable at all.

What to include:

  • One knee-dominant movement (squat or leg press)
  • One hip-dominant movement (hinge, deadlift variant, or hip thrust)
  • One horizontal push, one horizontal pull
  • One vertical push, one vertical pull
  • Trunk work

Two to three sets each, at 2 to 3 RIR. Not to failure — failure on a compound costs disproportionate systemic fatigue, and you have none to spare.

What to cut: everything else. Arms, calves, isolation work. Not because they do not matter, but because at this volume you are choosing what to spend, and the compounds carry the retention signal.

Where the sessions go

The two rules that matter:

Not the day before a key run session. Lower-body fatigue costs most on the run.

Not the day after a long ride or long run.

In practice that usually means the two lift sessions land on the two lightest endurance days, separated from that day's endurance work by six or more hours. Cycling and swimming are comparatively cheap partners for a lift — both are close to zero eccentric load, which is why they interfere far less than running does. The modality argument.

Protein, which does not get cut

1.0 g per pound of bodyweight, held constant regardless of what else is happening.

If protein is being squeezed to make calories fit on a peak week, the calorie target is wrong, not the protein. It is the macro doing double duty here — building signal and lean-mass protection under high energy demand.

Distribution matters as much as the total. Four feeds of roughly 40 g beats one large dinner: 25 to 35 g of quality protein clears the leucine threshold and the response to a meal lasts two to two and a half hours. On a three-session day that requires planning rather than intention.

Iron and the blood work

At this volume, get blood work. Ferritin specifically.

Endurance training depresses iron status, and running does so through foot-strike haemolysis — the mechanical destruction of red cells in the feet. Add sweat losses, gastrointestinal losses and a high volume of all three disciplines, and iron deficiency is common enough to be a first-line explanation for unexplained fatigue.

Its symptoms are indistinguishable from overtraining and from under-eating, which are the two other things you are already trying to rule out at week fourteen. A blood test resolves in one step what months of training adjustment will not.

Do not supplement iron blindly. Excess iron is harmful.

The off-season is the whole opportunity

This is the part most Ironman athletes waste, and it is worth planning during the season while you still intend to.

Weeks 1–3 after the race: genuine rest. Not "active recovery" that becomes riding.

Weeks 4–16: strength-primary. Three or four lifting sessions, 14 to 18 fractional sets per muscle, endurance held at easy volume only. Eat at a small surplus — measured, not guessed.

Your aerobic base decays slowly. Your capacity to build muscle is at its highest precisely when endurance volume is lowest. Twelve weeks of this will do more for your lean mass than the other forty combined, and it will not cost you meaningful fitness for next season.

The swim gap, stated plainly

Base does not currently prescribe or grade swimming. Run and ride are supported; swim is not.

For an Ironman athlete that is a real limitation. The energy cost of swimming is still captured — measured maintenance does not care which discipline the calories went to — and the recovery signals are systemic and discipline-blind. But there is no prescribed swim band and no swim session grade, and if that is central to your preparation, an endurance platform that handles all three should be your primary tool.

What to do next

Measure your maintenance now, at your current volume, and again in six weeks. The difference between those two numbers is what your intake has to move by, and the athletes who lose muscle through an Ironman block are almost always the ones who never made that measurement.
