How to Eat for Hybrid Training

[THE SHORT ANSWER]

Set protein from bodyweight, fat as a share of calories with a hard floor, and carbohydrate as whatever is left. That order is the whole answer for a hybrid athlete, and it is not arbitrary: carbohydrate is the macro that should move when training moves, and setting it last is what makes that happen automatically. Fix carbs at a percentage instead and adding a long run silently takes calories out of protein and fat too, which is precisely backwards.

The order, and why it matters

Protein first, from bodyweight. Requirements barely change with endurance volume.

Fat second, as a share of calories with a floor. Driven by hormonal function and fat-soluble vitamin absorption, not by training load.

Carbohydrate last, as the remainder. This is your fuel, and fuel demand varies enormously across a hybrid week.

The consequence is that a week with an extra 20 miles of running produces a higher calorie target, and the extra lands entirely in carbohydrate — without you re-running any calculation, and without protein or fat being disturbed.

Protein: 1.0 g per pound

Morton et al. 2018 — 49 randomised controlled trials, 1,863 subjects — put the breakpoint for resistance-training adaptations at 1.62 g/kg/day, with the confidence interval extending to 2.2 g/kg. One gram per pound is 2.2 g/kg: deliberately the top of that interval.

Three reasons to sit at the top:

  1. The effect is enhanced by prior training experience, and the analysis pooled trained and untrained subjects.
  2. Re-analyses since 2024 argue the 1.6 figure is under-powered at the upper end.
  3. In a surplus, protein is not competing with anything. There is no cost.

On a deficit it goes up rather than down — 1.1 g/lb — because protein there is doing a second job: protecting lean mass while energy is scarce, and providing satiety when you are hungry.

Distribution matters as much as the total

The same 180 g produces a different result across two meals than across four. Roughly 25 to 35 g of quality protein clears the leucine threshold that maximally triggers muscle protein synthesis, and the response to a meal lasts two to two and a half hours. ISSN guidance is 0.4 to 0.55 g/kg per meal across three to five meals.

For a 180 lb athlete: four meals of about 45 g. Not one 90 g dinner and two 45 g snacks.

Fat: 25% of calories, with a floor

The defensible range is 20 to 25% of calories. Below roughly 0.3 g per pound you start compromising hormonal function and fat-soluble vitamin absorption, which is why the floor exists and why it binds on aggressive deficits before the percentage does.

Fat is also the macro to displace when a training day needs more fuel — moving 20 g of fat to 45 g of carbohydrate on a long-session day is the cleanest way to shift the mix without touching total energy.

Carbohydrate: the remainder, and it should be large

This is where a hybrid athlete's needs diverge sharply from a pure lifter's.

For a 180 lb (81.6 kg) athlete, that is a range from 245 g to over 650 g a day. No fixed percentage handles that span.

Training on low glycogen costs more recovery for the same adaptation — and for a hybrid athlete the bill arrives in the gym, not on the run. A depleted long run on Saturday shows up as a bad squat session on Monday, which is the least intuitive causal chain in the whole sport and the one most often misattributed to interference.

Timing that actually matters

Most nutrient timing is over-sold. Three cases are not.

Before a long or hard endurance session

1 to 2 g/kg of carbohydrate, two to three hours before, low fat and low fibre.

Under 60 minutes, glycogen is not the limiter and fasted training costs nothing. Over 90 minutes it is the limiter, and skipping this is where people invent an interference effect that is actually an energy effect.

Between two sessions on one day

The gap is a feeding window, not just a rest window.

Around sleep

Protein before bed is genuinely useful — the overnight fast is the longest window without an anabolic stimulus in the day. Thirty to forty grams of a slower protein is well supported. This is not a marginal-gains item for an athlete training twice a day.

Carbohydrate periodisation, practically

More carbohydrate on hard days, less on easy ones, protein and fat held constant. Well supported and completely impractical if it means re-planning a day every morning.

Micronutrients that actually matter here

Two that are worth attention for hybrid athletes specifically:

Iron. Endurance training — running in particular, through foot-strike haemolysis — depresses iron status. It is the single most common correctable cause of unexplained fatigue and declining performance in runners, and it is invisible without a blood test.

Sodium. Higher sweat volume means higher losses. Under-replacing costs performance and, at the extreme, is dangerous.

One note specific to hybrid athletes: creatine adds two to four pounds of intracellular water in the first weeks. That will read as a surplus you did not eat and will corrupt a maintenance calculation. Start it at the beginning of a block, not in the middle of one.

Common mistakes

  • Fixing carbohydrate as a percentage, so it cannot scale with training.
  • Front-loading protein into one large meal. Four meals of 45 g beats one of 90 and two of 45.
  • Fasted long runs by default. Fine under 60 minutes, expensive over 90.
  • Cutting calories on rest days, destroying a small surplus twice a week.
  • Ignoring iron as a runner. The most common correctable cause of unexplained fatigue.
  • Starting creatine mid-window and reading the water weight as fat gain.
