Supplements for Hybrid Athletes: The Honest Short List

[THE SHORT ANSWER]

The honest list is four items: creatine monohydrate at 5 g a day, protein powder as needed to hit your target, caffeine before training if it does not cost you sleep, and vitamin D if you are deficient. Everything else is not worth the money or the tracking overhead. One item on that list — creatine — will also make your scale lie to you for two to three weeks if you start it in the middle of a maintenance-measurement window, which is worth knowing before you do it.

Creatine

The best-evidenced supplement in sport, and the mechanism is worth understanding because it explains why the timing of when you start matters.

Creatine increases phosphocreatine stores, which buffers ATP regeneration during short high-intensity efforts. The practical effect is a rep or two more per set at the same load, across every set, for months. It does not build muscle directly — it lets you do more of the work that does, which compounds into a meaningful difference over a training block.

Five grams a day, every day, no loading phase. Three to five grams daily saturates muscle stores in roughly thirty days. A loading protocol gets there in five to seven days instead, which matters if you are three weeks out from a competition and does not matter otherwise. Ten grams at once produces more gastrointestinal upset than five without saturating faster in any way that helps.

Monohydrate. The other forms are more expensive and none has beaten it in a head-to-head.

For endurance specifically

The standard objection is the added mass: two to four pounds of intracellular water.

For an elite endurance athlete operating at the margin, that mass may genuinely not be worth it. For a hybrid athlete trying to build muscle, the training-quality benefit outweighs a few pounds of water comfortably — and the water is intracellular, inside the muscle, not the subcutaneous water people associate with looking soft.

Creatine does not meaningfully impair endurance performance at typical doses. It is also not ergogenic for endurance, so there is no benefit on that side to weigh against the mass.

The one that will corrupt your data

Do not start creatine in the middle of a maintenance-measurement window.

Two to four pounds appearing over ten days reads to any energy-balance calculation as a surplus of several hundred calories a day that you did not eat. Run the arithmetic:

3 lb over 14 days = 3 * 3500 / 14 = 750 kcal/day of apparent surplus

Your measured maintenance will come out 750 calories too low, and every decision downstream of it will be wrong in the same direction for weeks.

Start it at the beginning of a block. Give it two to three weeks. Then start measuring. How the measurement works and what else corrupts it.

Protein powder

A food. There is nothing supplemental about it beyond convenience.

Its actual value for a hybrid athlete is distribution. The target is four meals of roughly 45 g rather than one 90 g dinner and two 45 g snacks, because 25 to 35 g of quality protein clears the leucine threshold and the anabolic response to a meal lasts two to two and a half hours. Hitting four evenly spaced feeds is much easier when one of them can be a shake between sessions.

It is not better than chicken. It is more portable than chicken, which on a doubled day is the property that matters.

Caffeine

A real performance effect, well evidenced, at 3 to 6 mg/kg roughly 45 to 60 minutes before a session. For an 82 kg athlete that is 250 to 500 mg.

The whole question is whether it costs you sleep, and for a hybrid athlete the answer matters more than for most people. Caffeine's half-life is around five hours, so a 400 mg dose at 4pm leaves 200 mg in your system at 9pm. Sleep is the largest single recovery lever available and it is not worth trading for a slightly better evening session.

If your training is in the evening, either dose much lower or skip it.

Vitamin D

Worth taking if you are deficient, which a meaningful share of people at latitude are in winter. It is not ergogenic in someone who is replete — correcting a deficiency improves things, and exceeding sufficiency does not improve them further.

This is the general shape of most micronutrient supplementation and it is why blanket supplementation is a poor strategy: the benefit exists only for the people who were short, and you cannot tell whether you are one of them without measuring. What Base tracks and why.

What is not on the list, and why

BCAAs. A subset of the protein you already ate. Complete protein beats isolated amino acids, and if you are hitting a protein target they add nothing.

Pre-workout blends. Mostly caffeine plus ingredients with much weaker evidence, at a substantial markup. Buying caffeine directly is cheaper and lets you control the dose relative to your sleep.

Beta-alanine. Real but narrow — it helps in the 60-to-240-second effort range specifically. If your training lives there, it has a case. It also causes paraesthesia, which people find unpleasant.

Testosterone boosters. No.

Fat burners. No.

Collagen for tendons. Genuinely promising and genuinely unsettled. If you take it, take it with vitamin C before loading the tendon. It is not on the short list because the evidence is not yet strong enough to earn a place there.

Beetroot / nitrates. A real endurance effect in some populations, small, and it does not stack usefully with everything else here for a hybrid athlete's purposes.

Two things worth more than any supplement on this list

Iron status, if you run. Endurance training depresses iron status, and running does so through foot-strike haemolysis specifically. Low iron is one of the most common correctable causes of unexplained fatigue and declining performance in runners, and it is invisible without a blood test. Do not supplement iron blindly — excess iron is harmful. Get ferritin measured.

Sleep. Larger than every item on this page combined. There is no supplement that competes with the eighth hour.

What to do next

If you are not already taking creatine, start it — at the start of a block, not the middle of one. If you are already taking six things, drop to this list for eight weeks and see what you notice, which will almost certainly be nothing except more money.
