Strength Training for Runners: What Actually Transfers
[THE SHORT ANSWER]
Strength training improves running performance through running economy — the metabolic cost of running at a given pace — and the effect is one of the better-evidenced things a runner can get from the gym. What produces it is heavy and explosive work. What does not produce it is high-rep light circuits, which is exactly what most runners default to because it looks more like running. The instinct to make gym work resemble the sport is the specific thing that stops it working.
Why heavy, and not light
The adaptation that improves running economy is neuromuscular: better force production per unit of neural drive, better tendon stiffness, better use of elastic energy return in the stride.
Those adaptations come from high force. They do not come from high repetitions at low load, which produces a local metabolic and endurance stimulus — and a runner already has an enormous amount of exactly that stimulus. Adding more of it in a gym is redundant at best and fatiguing at worst.
The practical version:

The programme
Two sessions a week during a block. Three in a base phase. Ten to fourteen fractional sets per muscle per week.
Full body both days, built on compounds:
- One knee-dominant movement — squat, split squat, leg press
- One hip-dominant movement — deadlift variant, Romanian deadlift, hip thrust
- One single-leg movement — step-up, Bulgarian split squat, single-leg RDL
- One horizontal push and one horizontal pull
- One vertical push and one vertical pull
- Trunk work — anti-rotation and anti-extension rather than sit-ups
- One explosive movement — box jumps, broad jumps, or med ball throws
Three sets of 3 to 6 on the main lifts at 2 to 3 RIR. Not to failure — failure on a compound costs disproportionate systemic fatigue, and you are spending that budget on running.
Calf and foot work deserves a mention: the calf complex and the plantar structures take enormous repeated load in running and are frequently the site of the injury that ends a block.
Where it goes in the week
Two rules, and they are not flexible.
Never the day before a key run session. Lower-body fatigue costs the most on quality work.
Never the day after a long run. You are already drawing down.
That usually leaves the two lightest running days. Separate the lift from that day's run by six or more hours — the measured concurrent-training interference falls from about −0.66 to about −0.10 at that separation. The detail.
A shape for a Saturday long run:

Both lifts are two days clear of Saturday, and Tuesday's quality run follows Monday's lift by a full day.

Do not stop lifting for the taper. Stopping removes a stimulus your body is adapted to at the exact moment you want nothing to change. Last heavy lower-body session about ten days out; after that, movement.
Will it make you heavier
At two sessions a week alongside real running volume, almost certainly not by much.
Building meaningful muscle requires a calorie surplus and recovery capacity that a running block does not leave. Most runners who lift twice a week get considerably stronger and barely change weight — the adaptation is neuromuscular rather than hypertrophic, which is exactly the adaptation you wanted.
If you do want to build, that happens in the off-season with running volume at its lowest, not during a block.
Eating for it
Two things, and neither is optional.
Protein at 1.0 g per pound of bodyweight. Runners under-eat protein more consistently than any other group of athletes, usually because the carbohydrate demand crowds it out. If protein is being squeezed to make the calories work, the calorie target is wrong, not the protein.
A maintenance figure that actually contains your mileage. Running costs roughly 1 kcal per kilogram per kilometre — for a 155 lb runner at 40 miles a week that is about 700 kcal a day. A prediction from an activity dropdown will not find it, and under-eating relative to the actual cost is what produces the whole low-energy-availability picture: lost muscle, poor recovery, stress fractures. Measure it instead.
What not to do
- Circuits and high-rep "functional" work. You have the endurance stimulus. You lack the force.
- Lifting to failure. Disproportionate systemic fatigue for no extra adaptation on a compound.
- Skipping upper body. It costs almost nothing in running terms and it is where a runner's muscle is most easily lost.
- Lifting the day before a quality session.
- Dropping lifting entirely for the taper.
- Starting a lifting programme in the middle of a peak block. Start in the base phase.
What to do next
If you are already doing gym work and it is high-rep circuits, change the load rather than the schedule. Three sets of five at a weight that is genuinely hard, twice a week, and give it eight weeks — the economy benefit shows up in your easy-run heart rate before it shows up in a race.
