5K and 10K Training While Lifting
[THE SHORT ANSWER]
The 5K and 10K are the easiest hybrid case there is. Volume sits at 15 to 25 miles a week rather than 45 to 60, which costs a few hundred calories a day and leaves most of your recovery capacity intact. And unlike the longer distances, the strength work genuinely helps the running — heavy and explosive lifting improves running economy, which is exactly what a 5K is limited by. If you lift and want to add a running goal, this is where to start.
Why the volume matters more than the intensity
Running costs roughly 1 kcal per kilogram of bodyweight per kilometre, net of resting. For a 180 lb (82 kg) lifter:

Three hundred and seventy calories is an extra meal. It is easily accommodated in a surplus and it does not meaningfully constrain what else your week can hold.
The fatigue side follows. Three or four runs a week, two of them easy, competes very little with four lifting sessions at the full 14 to 18 fractional set range — which is the productive hypertrophy range rather than a maintenance dose.
Where the interference argument is weakest
The concurrent-training research finds interference under specific conditions: same-session training, running rather than cycling, and high endurance volume combined with frequent lifting.
A 5K block satisfies the modality condition and fails the volume one. Twenty miles a week across three or four sessions is squarely in the "moderate frequency, two to four sessions" range that the research consistently finds safe.
Satisfy the timing condition — six hours between hard lifting and hard running, or different days — and the measured effect falls to about −0.10, which is indistinguishable from zero. The full picture.
The mutual benefit
This is the distance where the two goals genuinely help each other.
Strength work improves running economy. Heavy and explosive lifting reduces the metabolic cost of running at a given pace. That is the best-evidenced performance benefit available from the gym for a runner, and it matters most at short distances where you are running near your aerobic ceiling.
The 5K is intensity-limited, not volume-limited. It rewards threshold and VO2-range work, not accumulated mileage. That means the training you need is a small number of quality sessions rather than a large number of easy miles — which is exactly the shape that fits alongside lifting.
The specific mistake is doing the gym work wrong: high-rep light circuits, on the theory that gym work should look like running. You already have the endurance stimulus. What the gym adds is force production, and that requires load.

Two rules doing the work. The quality run is Thursday, a full day after Wednesday's upper-body session and two days after Monday's heavy legs. Friday's lower-body session is deliberately moderate because Thursday was hard.
Quality sessions for the distance
Threshold work. 2 × 15 to 20 minutes at 0.98–1.03× threshold pace, or a continuous 20 to 30 minutes. This raises the ceiling everything else is a percentage of.
Intervals. 5 × 3 minutes at 0.88–0.96× threshold pace with 2 minutes recovery — roughly 3K to 5K pace. This is the specific session for the distance.
Everything else easy, at 1.20 to 1.35× threshold. Two of your three or four weekly runs.
That last line is where people fail. At low volume the temptation to make every run count is strongest, and a week of three moderately hard runs produces a week with no easy volume and no genuinely hard work. Why easy runs drift.
Bodyweight, and the trade you are making
A 5K rewards being lighter. Lifting for size makes you heavier. That is a genuine trade and it is worth naming.
For most people it does not need resolving. A hundred and eighty pounds of muscle running a 5K is not competing for a podium; you are competing against your own previous time, and improved economy from strength work frequently outweighs the mass.
If you are genuinely chasing a time and the mass is limiting, that is a decision to make deliberately — run a strength block and a running block in sequence rather than expecting both to progress every week. Which signals to read.
Race week
Keep lifting. Reduce lower-body volume in the final ten days, hold the loads, drop the sets. One light full-body session early in race week.
Stopping entirely removes a stimulus your body is adapted to at exactly the moment you want nothing to change.
